Stiff after sitting? Nervous about lifting? Told your spine is 'worn' or 'out'? The evidence says something very different and so does 25 years in clinic. The Back Pain Recovery Blueprint is Dr. Joe Arrindell's four-week programme for common lower-back pain: 14 illustrated exercises, three 20-30-minute sessions a week, a daily walk, and a clear rule for progressing one thing at a time.
of pain-free 50-year-olds show 'disc degeneration' on MRI. Those findings are as normal as grey hair.
bouts of back pain recur within a year. That's exactly why this programme is built around what to do next time.
a session, three times a week, plus a daily walk. Progressive, not punishing.
Most back pain is not a sign of a damaged spine. It is a sensitive, protective system that has become cautious, and cautious backs stiffen, tire and lose confidence. Movement is one of the most powerful tools in recovery. This programme is designed to turn that sensitivity down and build a back you trust, without fear language and without anyone telling you to 'fix your alignment'.
Plain-language chapters on what back pain actually is and why pain is not the same as damage
A clear red-flag safety page: exactly when to see a clinician
Baseline pain, confidence and movement self-assessment — repeat at Week 4
The four-week plan: Restore Movement → Build Control → Build Strength → Return to Stronger Movement
14-exercise illustrated library: purpose, set-up, execution, breathing, dose, common mistakes, easier and harder versions, when to stop
Desk, sitting, walking, lifting and sleep strategies for the other 23 hours
A flare-up plan — "what should I do if my back hurts again?" — and a long-term maintenance programme
Printable four-week tracker, progress review, FAQ and a fully referenced evidence section
Three sessions a week and a daily walk. Each week builds on the last, so you always know what you are doing today and why it comes before tomorrow.
Breathing, pelvic tilts, cat-camel, gentle bridges, daily walk.
Dead bug, bird dog, side plank, hip hinge with a dowel.
Box squat, Pallof press, functional lift.
Longer holds, load, real-world lifting.
Four sample spreads from the 47-page guide: how it is organised, the safety page you read first, the layout every exercise follows, and the tracker you print and stick on the fridge.
Every chapter, in order, with the page it starts on, so you can see the arc before you read page one.
Read Part One in an evening. Then start Week 1 tomorrow.
Read this page first, every time. Most back pain is common and safe to move through. A small number of signs mean you should see a clinician before starting.
See a clinician promptly if you notice new bladder or bowel changes, numbness around the saddle area, rapidly worsening leg weakness, unexplained weight loss, fever, or pain following significant trauma.
4This is for you if you have common, recurring or non-specific lower-back discomfort, stiffen after sitting, or have lost confidence bending or lifting.
This guide is educational, not a diagnosis or a substitute for an individual assessment.
5Purpose, set-up, execution, breathing pattern, dose, and the two most common mistakes to watch for.
24Easier and harder versions sit side by side, with a clear "when to stop" cue at the bottom of the page, so you always know your next step.
25One row per session: date, sessions completed, pain 0–10, confidence 0–10, and a short note for anything you noticed.
45Repeat your Week 1 baseline at the end of Week 4 side by side, so progress is something you can see, not just something you hope is happening.
46This is an educational guide, not a diagnosis or treatment. If you have any of the warning signs on the safety page (new bladder or bowel changes, saddle numbness, rapidly worsening leg weakness, significant trauma, fever with severe pain), see a clinician first.

The guide is for common, non-specific lower-back pain. Read the red-flag page first; if any sign applies, or your pain is severe or worsening, see a clinician before starting.
Around 20-30 minutes including the warm-up breathing. If you are short of time, do half the session rather than skipping it. Consistency matters more than volume.
No. Most weeks use bodyweight and a wall or chair. A light resistance band is useful from Week 3 but a household towel works as a substitute.
Every exercise has an easier version. Start there, use the daily walk to build a base, and progress only when the current level feels comfortable.
Yes. The EPUB reflows for Kindle, Apple Books and any phone or tablet reader. The PDF is print-ready A4 if you would rather work from paper.
